Health Protocols Should Build Resilience, Not Dependence

Stanford neuroscientist Andrew Huberman argues that health protocols should build resilience rather than dependence on an ideal routine. Drawing on the framework behind his forthcoming book, he presents light exposure, exercise, sleep, breathing, difficult learning and recovery as tools for regulating arousal, tolerating discomfort and acting deliberately under stress. The aim, Huberman says, is not perfect optimization but the ability to function when the preferred tools are unavailable.

A good day begins with arousal and ends with its reversal

Andrew Huberman reduces much of his advice on energy, focus, stress tolerance, and sleep to one organizing principle: make the first hour of the day “high cortisol” and the last hour “low cortisol.”

He says a sufficiently strong rise in cortisol during the first one to three hours after waking supports mood, alertness, focus, and the ability to buffer stress later in the day. Failing to create that rise, he says, produces a flatter, persistently elevated cortisol curve associated with brain fog, lower stress resilience, and less readiness to learn.

His preferred ways to create the morning rise are straightforward: bright light—ideally sunlight, otherwise a 10,000-lux artificial source—especially within 30 minutes of waking; hydration; caffeine for people who use it; and, where possible, exercise in the first three hours of the day. Eating early can also be activating, though Huberman personally fasts during that window.

The evening should reverse the conditions of the morning: dim overhead and screen light, restrict caffeine, and avoid late exercise unless it is the only viable time to train. A well-shaped cortisol rhythm will not remove stress or make learning effortless, he says. It creates conditions for better sleep, which improves the next day’s alertness and capacity to act deliberately.

The larger point is behavioral. Huberman divides behavior into bottom-up impulses and top-down control. Bottom-up processes are the immediate urges to eat the cookie, continue scrolling, react defensively, or avoid discomfort. Top-down processes, associated with the prefrontal cortex, inhibit those responses long enough to make a chosen action possible.

That capacity matters well beyond obvious self-discipline. It is involved in listening rather than immediately reacting, working when one would rather procrastinate, making decisions under stress, and tolerating the agitation that learning requires. Being effective is not the absence of stress; it is the ability to make adaptive choices while stress is present.

The top-down bottom-up tension, this dynamic tension between those two, is so much about what being non-reactive is about, it's about what not procrastinating is about, it's what morality is about, it's about being calm under pressure.

Huberman uses dog training as an illustration. When he taught his dog Strummer to wait for food until released, the lesson was not principally about earning a treat. It was practice in suppressing an impulse and tolerating the uneasy state of waiting. In his framing, that ability transfers: once the dog can wait in one setting, it becomes less reactive when left alone or faced with other forms of delay.

For people, the training need not be theatrical. He praises former Navy SEAL Andy Stumpf’s practice of choosing small, mildly inconvenient actions throughout the day: picking up a small piece of trash, replacing the empty toilet-paper roll, taking the stairs. Huberman adopts Stumpf’s phrase for them: “micro sucks.” Their value is not in the task itself. Each is a repetition for the circuit that moves a person against the pull of ease.

There are two routes, he says. One is the obvious hard bout: the difficult workout, the sustained writing session, the task done despite reluctance. The other is repeated small acts of friction. Large challenges may build capacity, but small acts make it easier to overcome the accumulated friction of ordinary life.

Huberman adds a second reason to do hard things. Difficulty can improve tolerance for future difficulty, but it can also make ordinary goods more available to attention. The alternative, in his account, is not a life without anger, distraction, or online nonsense. It is a practiced ability to recognize what deserves no response and retain energy for work, relationships, and experience.

Principles matter because protocols can become a source of fragility

The purpose of a health practice, in Huberman’s view, is not compliance with a ritual. It is greater freedom to act well when the ritual is unavailable.

Chris Williamson describes a period in his late twenties and early thirties when he deliberately intensified self-experimentation. After years running nightclubs and living what he calls a highly degenerate twenties, he built a dense routine: morning light, walking, eye movements, salt water, journaling, breathwork, meditation, reading, spaced-repetition flashcards, training, and stricter sleep. Seen in isolation, he says, it could have looked like a fragile life dependent on elaborate conditions.

Williamson’s explanation is that he was paying down a debt and building momentum. A concentrated period of “locking in” helped establish practices that later became easier to sustain. He calls this periodizing life: sometimes a person may need to bundle difficult changes together rather than introduce every habit incrementally.

But he also identifies the legitimate objection. A person can become so dependent on a carefully engineered preamble that they cannot perform without it. The risk is a life in which work, training, or emotional stability appears possible only after “two hours of foreplay” involving light, supplements, breathwork, coffee, and a precisely managed routine.

Huberman accepts the tension. Health tools can expand capacity, but they can also create a person who cannot cope when the tools are absent. His answer is to understand the principle beneath a practice.

Bright light may be the most effective way to elevate morning cortisol, in his account, but exercise can also do it. A traveler may have access to neither. Knowing the intended mechanism permits alternatives and makes an occasional missed routine less consequential. Someone who has built a robust system, Huberman says, should not “dissolve into a puddle” because an airplane has no caffeinated coffee or room for air squats.

The same distinction applies to branded or inherited practices. Huberman prefers the term non-sleep deep rest to treating yoga nidra as a mysterious category, while saying he respects its yogic origins. For him, the name should identify the target state: lower arousal through exhale-emphasized breathing and shifting attention away from planning and thought toward sensation. Once the elements are understood, a person can choose among methods without mistaking a particular label for the mechanism.

His example of red light follows the same logic. Huberman owns a red-light device, but says that low-angle sunlight provides long-wavelength light with less ultraviolet exposure at no cost. He is not rejecting devices or supplements; he wants people to know what they are attempting to reproduce and whether a simpler substitute is available.

Huberman characterizes this as a mature stage for health and performance advice. He believes the core principles of mental health, physical health, and performance are substantially understood, even if new peptides, devices, pharmaceuticals, and AI-enabled tools will continue to emerge. The relevant “physics of the system,” as Williamson puts it, include sleep, arousal regulation, exercise, attention, error-driven learning, recovery, and working through difficult experience.

Huberman’s model comes from scientific review papers. Individual findings matter, but a field becomes genuinely usable when someone can organize findings into a structure. That is also how he characterizes his book: not a permanent catalog of hacks, but an attempt to show the underlying gears well enough that readers can make choices without treating every new intervention as an obligation.

Learning requires alertness, error, recovery, and retrieval

Brain fog is not a specific condition, Huberman says, but an inability to focus. His starting observation is that even people with severe ADHD can often focus deeply on something they genuinely enjoy. He takes that to suggest the relevant catecholamine systems—dopamine, norepinephrine, and epinephrine—are functional, but harder to recruit for less compelling tasks.

Medication can increase activity in those systems. Huberman mentions Adderall, Vyvanse, and Ritalin, while maintaining that sleep deserves at least equal attention. He cites a recent Washington University in St. Louis study which, he says, found the attention-improving effects of Ritalin and a great night’s sleep effectively equal. Stimulants can be useful in severe cases, he adds, but they can reduce sleep and stunt growth. He describes a lower-dose medication-plus-sleep approach as a direction some parents and adults are taking.

The practical sequence he offers has four parts: alertness, genuine error, recovery, and retrieval.

Alertness is the entry condition. Sleep is foundational, but moderate hard exercise can also help. Huberman says 45 to 75 minutes of demanding but non-exhaustive training raises dopamine, epinephrine, and norepinephrine, making focus easier to access for roughly four to six hours afterward. Training to exhaustion, by contrast, may leave someone too depleted to concentrate.

Then comes genuine error. Whether the task is a tennis serve, billiards, a language, or a technical concept, the relevant signal is the gap between current performance and the target. If a person can already perform a task effortlessly, there is little reason for the brain to change. The failed attempt gives the system something specific to correct.

Huberman treats the agitation that accompanies failure as part of the learning signal. Elevated arousal, he says, chemically “tags” the synapses involved in the effort. Sleep and time then allow those synapses to rearrange, closing some of the gap between present and desired ability.

Finally, learning must be retrieved. Self-testing—not visualization, in Huberman’s distinction—is how someone consolidates material, identifies what has weakened, and reinforces it. Rather than rereading familiar notes, ask a question that may expose a gap. A neuroscientist might ask what astrocytes do; a language learner might reconstruct vocabulary or grammar from memory. Failure identifies the weakened connection. Looking up the answer then makes the correction meaningful.

Williamson connects this to the Ebbinghaus forgetting curve: driving remains accessible partly because people repeatedly perform it. Huberman adds that consequences also teach. An expensive speeding ticket may alter behavior not through an abstract lesson about road safety but because “money hurts.”

Exercise alone does not preserve cognitive ability, Huberman argues. It may improve the conditions for learning, but it does not add information or skill. Familiar puzzles and games may be pleasant, but if they are easy, they no longer demand adaptation. His shorthand is simple: if chess is easy, learn Go; if checkers are easy, learn chess.

Difficulty also need not mean more physical hardship. A hard-driving person may need to learn peace, fiction, spirituality, or restraint rather than seek another punishing challenge. The useful mix is what one naturally loves alongside an avoided domain that threatens poor performance.

The usable state of mind is alert and calm, not perfectly relaxed

Huberman’s physical analogy for attention is the hand game in which one person waits to flip their hands and tag the other’s. The ideal learner is neither sleepy nor panicked, but poised in anticipatory readiness.

That is what he means by alert and calm: enough arousal to respond, but not so much that reaction time and judgment deteriorate. Excess stress produces false positives—the equivalent of pulling one’s hands away before the other person has moved. Too little arousal leaves attention dispersed across bodily sensations, online concerns, relationship worries, future plans, and the work itself.

When someone reads a full page without retaining it, Huberman says, too many circuits may be running at once. Focus requires reducing activity in competing channels. He uses roughly 90 minutes as a practical explanation for why a serious learning bout is tiring and why a break may be necessary afterward.

For acute stress, his simplest intervention is a deliberate, extended exhale. He says this slows the heart through respiratory sinus arrhythmia: a vagal pathway communicates with the sinoatrial node, the heart’s pacemaker, and slows heart rate during exhalation.

For a stronger immediate downshift, he recommends two large inhales followed by a long exhale until the lungs are empty—the physiological sigh. Huberman describes it as a mechanism identified by physiologists in the 1930s. Exhale-emphasized breathing, he says, offloads carbon dioxide and shifts autonomic state toward parasympathetic calm. He also says that distributing 10 deliberate exhales across the day can raise nighttime heart-rate variability.

Williamson describes using a resonance-breathing device that reads HRV and adapts a vibration pattern to the user’s physiology. He says its scientific lead told him that one person’s optimal rhythm can differ substantially from another’s, and that more than 12 minutes of practice may be needed to turn a temporary state change into a more durable trait change. He has accumulated hundreds of hours using it while watching television or trying to settle at night.

The point is not merely to calm down. For Huberman, regulation restores enough room between impulse and action for someone to choose what to do.

Presence begins with the environment and ends with a choice

Huberman starts from the proposition that a wandering mind is, on average, an unhappy mind. The relevant contrast is not pleasant activity versus unpleasant activity. He says people tend to report greater happiness when attending to what they are doing, including something unpleasant, than when their mind is elsewhere.

“Be present,” however, is not an instruction with enough operational content. Huberman asks what presence means in neural terms. The brain processes immediate sensory events, remembers the past, predicts the future, and changes based on experience. Moving attention from past and future into the present, he says, requires shifting toward perceptions available only in the immediate physical environment.

His entry technique is deliberately mundane. Ask two or three questions that can only be answered by attending now: What does the room smell like? How many cans are on the table? How many people are in front of me? Are the children in the back seat louder or quieter than before?

The questions are trivial by design. They interrupt a mind that has fallen into grooves of anticipation, rumination, and reaction.

Huberman describes those grooves as dynamic attractor states. A ball bearing on a flat plate can move in many directions. Add a shallow groove and tilt the plate, and it tends to travel there; deepen the groove into a trench and it increasingly stays there. Thoughts work similarly, he says. The more a thought or perception is repeatedly seeded, the more neural machinery becomes devoted to associated material. A small initial thought recruits related thoughts, and an untended mental stream can carry someone into an unhappy place.

Presence is therefore a two-step practice, not an endpoint. First, anchor attention in external perception. Then use the resulting awareness to decide what to do, say, think about, or refrain from doing next.

The way to get present, calm, and aware and be able to move forward from that in the best way is to ask questions about your immediate physical environment. Once you do that ... what do I actually want to do next? What do I want to say next? What do I want to think about next?

He distinguishes this from excessive focus on internal bodily sensations. Attention to breath, heart rate, sweat, discomfort, or a minor physical asymmetry can make some people more anxious rather than more settled. Meditation can be useful, he says, but it is only one route to the present. External sensory questions may provide a calmer and more usable form of awareness.

Huberman connects elevated activity in the default mode network with depression, while allowing that some such activity is associated with creativity. His concern is not inward thought itself but an unorganized internal landscape in which attention is perpetually scattered.

This is why he rejects the idea that health practices are the end of a good life. He trains so he can sprint for a plane, carry an 80-pound pack, open a jar, move boxes, and finish a demanding day tired but well. The aim is agency in ordinary life: sensitivity to what matters and the ability to dismiss what does not.

Recovery from painful experience has an order that cannot be skipped

Huberman proposes four ordered steps for unlearning the impact of difficult experience. He presents them as a process that cannot be bypassed by jumping directly to insight, positivity, or symbolic transformation.

The first step is acknowledgment: identify directly what happened and what continues to hurt. Suppression and denial do not count as resolution.

The second is to feel the associated emotions fully, in a safe setting. Therapy, journaling, breathing practices, and—in clinical research settings—MDMA-assisted psychotherapy can be routes into this stage. Huberman’s claim is not that any one technique is mandatory, but that there is no route around the emotional experience itself.

The third step is to recall the accurate, detailed memory with less emotional load. The facts remain, but the emotional response begins to peel away. He mentions EMDR, hypnosis, talk therapy, and expressive writing as possible approaches to this uncoupling process.

Huberman specifically points to James Pennebaker’s four-day writing practice: write for 15 minutes about a difficult experience on four consecutive days, no more and no less. He says the exercise can move people through feeling and toward a less emotionally charged recall of the event, even if they later delete the file or destroy the writing.

The fourth step is transmutation: turning the painful event and the work of moving through it into something good, beautiful, or useful for oneself or others. That might mean helping people who have suffered a similar loss, creating a symbol of survival, caring for a dog, or placing a flower on a windowsill as a daily reminder of pain that is no longer being lived.

The order matters to Huberman. He rejects premature attempts to “find the lesson” or turn trauma into beauty before acknowledgment, full feeling, and some separation of memory from overwhelming emotion. He sees a cultural error in stopping at the second stage. Someone can be sincere in pain yet remain at the mercy of that pain if they never reach uncoupling and action.

He places this within a wider personal-development structure borrowed from James Hollis:

  • Shut up: Begin with gratitude and resist habitual complaint.
  • Suit up: Prepare for one’s roles through order, practice, and readiness.
  • Show up: Fulfill a useful role for others rather than living only for oneself.
  • Step out of stimulus-response: Create a daily interval away from phone-driven reactivity and social roles to ask what deeper desire or neglected part of life needs attention.

The final element protects against becoming trapped by competence. Showing up can create confidence and contribution, but a person can also become so identified with a role that they move far down a path they never consciously chose. The quiet interval is meant to preserve contact with what may need rebalancing: more relationship, more creativity, less career accumulation, or a different use of one’s energy.

The evidence threshold should rise with the novelty of the intervention

Huberman draws a firm distinction between the foundations he considers settled enough to put in his book and health practices whose data, mechanisms, or use in people remain less clear. He does not dismiss the latter category. He argues that novelty should not be mistaken for a replacement for sleep, exercise, arousal regulation, learning, and recovery.

Microplastics are one example. He separates reducing exposure from “detoxing.” Glass is generally preferable to plastic, he says, and he tries not to heat food in plastic. He describes the evidence on sweating and heat exposure as “decent,” while stressing that neither sauna nor heat will purge everything. Sulforaphane from cruciferous vegetables might bind some material and help excretion, he says, but he does not personally use supplemental sulforaphane; sauna is his main practice because it has other benefits.

The discussion turns on measurement. Huberman says a popular claim that people contain a credit card’s worth of plastic was challenged by a subsequent analysis of the same data, which found the earlier particle-counting tool inadequate. He says particle counts do not yet map cleanly onto biological dysfunction: a large number of weak inputs may matter less than a small number of strong ones.

The source displays a University of Michigan article under the headline “Nitrile and latex gloves may cause overestimation of microplastics, U-M study reveals.” Its accompanying text describes a “wild microplastics goose chase”: researchers looking for particles may have assumed their procedures were clean while glove residue itself introduced plastic material into the workflow. Williamson’s interpretation is blunt: people measuring microplastics may have gotten plastic from their gloves onto the detector.

Huberman’s practical position is modest. Limit obvious exposure where feasible, but avoid allowing a memorable headline to settle questions of measurement, dose, and biological relevance.

Nicotine is a clearer case of a real acute effect becoming self-defeating through frequent use. Huberman says it can create an unusual state of alertness and calm that may support the conditions for learning, but it does not itself make someone learn. It raises blood pressure and is highly addictive.

The distinction is between occasional use and dependence. Someone using three-to-six-milligram nicotine pouches repeatedly every day is, in Huberman’s view, mostly relieving nicotine withdrawal rather than receiving a net cognitive enhancement. He compares it to drinking caffeine after two days without caffeine: the user may feel better, but much of the effect is a return toward baseline.

If nicotine were used as a performance aid rather than maintenance, Huberman suggests occasional use only—three to six milligrams once or twice total, no more than twice a week. He immediately acknowledges that few people are likely to maintain that pattern.

He sees a recurring behavioral risk in delivery systems that make consumption too easy. Vaping may be less harmful than smoking in some respects, he says, but its convenience can lead people to consume far more nicotine. He compares that problem to cannabis edibles: a person can ingest a very large dose quickly, rather than titrating their intake more gradually.

Huberman puts peptides and psychedelic combinations outside the certainty threshold he set for his book. He recounts two injections of BPC after shoulder pain from heavier pressing, after which the pain disappeared. He also notes that he knew what he was injecting and did not use a blinded saline comparison. Animal data may be promising, he says, but he does not treat that as an answer about human use.

He reports that pinealon increased his measured REM sleep while leaving him slower to become fully alert the next day. Growth-hormone secretagogues, by contrast, have reduced his REM sleep and increased his PSA in his own experience.

On psychedelics, Huberman describes legal clinical work combining psilocybin and MDMA with therapy before, during, and after treatment. Psilocybin alone was helpful but incomplete for him; MDMA helped him access feeling; the combination, he says, was most valuable in uncoupling negative feelings from difficult experiences. He says there is little data on combining those compounds.

His broader objection is to the vague desire to feel generally “better.” Before choosing a peptide, psychedelic, or pharmacological intervention, he says, the question should be: what effect is actually being sought? The desire for “more” can become a reason to experiment without a defined problem, mechanism, or endpoint.

Fitness is for durability, not allegiance to one training doctrine

Huberman rejects the framing of VO2 max and low-intensity aerobic work as rivals. The word to remove from the debate, he says, is “exclusively.”

His own weekly cardiovascular template includes three distinct sessions. One is 45 to 60 minutes of sustained aerobic work, generally around upper zone two or zone three, once a week. He describes it as hard enough that conversation would require pauses, rather than a casual walk. In his account, that work supports capillary development, mitochondrial enrichment, and cardiovascular adaptation.

A second session is near-maximal. His preferred version is eight rounds on an Airdyne bike: 20 seconds hard, 10 seconds off, until he reaches roughly 85% to 90% of his estimated maximum heart rate. The appeal is practical: arms and legs contribute, the heart rate rises efficiently, and the bike can be stopped immediately.

The third is a middle session—roughly 25 to 30 minutes of harder running or swimming around zone four after warming up. The aim is not to choose one style of conditioning but to cover distinct demands.

Huberman measures his own pulse manually for 30 seconds and doubles it, accepting an error margin of several beats. The low-tech method is sufficient, he says, to know whether he is in the intended range.

Resistance training belongs to the same durability project. He describes three weekly lifting days—legs, torso pushing, and an arm/calf/core-oriented day—but gives special emphasis to the smaller practices that preserve the larger ones: face pulls, glute medius work, mobility, trunk training, and lower-back endurance.

He aims for 100 back-hyperextension repetitions a week because stronger spinal erectors have reduced nagging pain and improved his leg training, pressing, and pulling. His broader claim is not that one exercise is indispensable. It is that weak links accumulated through neglect eventually limit the movements people care about most.

Mobility need not be elaborate. His minimum includes getting each knee behind the glutes daily through a couch stretch or lunge; squatting down and practicing looking overhead on both sides; working shoulder extension through a reverse tabletop position; and training with full range of motion, including tension in stretched positions. These are not substitutes for a complete mobility program, but Huberman presents them as a five-minute floor beneath which most people should not fall.

Williamson’s formulation captures the trade-off: educated trainees often know when they are exchanging long-term durability for another short-term set of curls. Once someone knows that lower-back work, mobility, high-intensity conditioning, lower-intensity conditioning, and post-meal walking matter to their own goals, ignorance is no longer a complete excuse.

Huberman adds that diligence can create a socially lonely chapter. Old friends may not share the new priorities, while the new community has not yet formed. Williamson calls it the period when someone is too developed to resonate with an old group but has not yet built a new one; Huberman cites Martha Beck’s phrase, “the empty elevator,” for being between floors.

The answer is not superiority. It is the capacity to decline what no longer serves while remaining able to show up generously for family and old friends. Different is not necessarily better. But habits accumulate, and so do their consequences.
